To build a balanced meal, start with familiar foods: a protein source, a carbohydrate food and vegetables or fruit, with fat and flavour as they suit the dish. These are planning prompts, not fixed compartments or prescribed portions. Foods can do more than one job.
Start with foods you already enjoy
Look at a meal you already eat. What could make it more varied or satisfying? You might add beans to soup, vegetables to an omelette or fruit alongside breakfast.
WHO's healthy-diet guidance includes fruit, vegetables, whole grains and pulses in a varied eating pattern. No single meal needs to contain every food group or be perfect. Your overall pattern matters.
Try a few flexible meal combinations
These examples are starting ideas, not tested recipes or equivalent substitutions:
- A bowl: rice, beans, vegetables and a dressing you enjoy.
- A toast-based meal: eggs, beans or tofu with toast, plus vegetables or fruit.
- A cooked plate: fish, poultry or a suitable plant protein with potatoes and vegetables.
- A pantry meal: suitable ready-to-use beans, bread or a grain, and vegetables prepared as instructed.
Choose ingredients you enjoy and can afford. Read protein and fibre meal ideas for more choices, or meal prep for beginners to prepare one part ahead.
Keep portions and nutrition numbers in context
There is no single portion that suits every woman. Appetite, activity, preferences and health needs differ. A recipe serving describes that recipe; it is not proof that it meets your needs.
This guide does not set a calorie or macro target. If you use recipe nutrition information, check servings and ingredients: changing either changes the estimate. A photograph alone cannot tell you a meal's exact nutrition.
Choose one meal to repeat this week
- Pick a meal you eat often.
- Write down a combination using familiar ingredients.
- Check what needs cooking or preparing ahead.
- After eating, ask what you enjoyed and what would make it easier.
Start with one dependable lunch or two breakfast options. Use the grocery-shopping guide for your list. Medical conditions, allergies, prescribed diets or distress around tracking may need individual support.
